What HRV actually tells you about your focus capacity

Every morning, fitness apps hand you a recovery score and tell you whether you’re ready to train. HRV (heart-rate variability) is the signal underneath that number. What fewer people ask is whether the same signal says anything useful about your ability to think clearly.

I’ve been looking into this while building HRV into Flow as an optional readiness nudge. Here’s what I actually found.

What HRV is, plainly

Your heart doesn’t beat like a metronome. The time between beats varies slightly from beat to beat, and that variation is what HRV measures. A higher number generally means more variation, which is associated with a more responsive autonomic nervous system.

The autonomic nervous system has two branches working in rough opposition: the sympathetic (“fight or flight”) and the parasympathetic (“rest and digest”). When the parasympathetic branch is active, it slows the heart through the vagus nerve, and that creates more beat-to-beat variability. When you’re under acute stress or haven’t slept, sympathetic tone rises, the vagus pulls back, and HRV tends to fall.

So HRV is, loosely, a window on which branch is running the show right now. Everything else (recovery scores, readiness percentages, focus predictions) is an interpretation layered on top.

There’s a theory called the neurovisceral integration model, developed by researchers Julian Thayer and Richard Lane in the early 2000s. The short version: the prefrontal cortex and the vagal system are connected, and higher vagal tone (which tends to correspond to higher resting HRV) is associated with better inhibitory control: the ability to filter distractions and sustain attention.

A number of studies do find that people with higher resting HRV perform better on tasks requiring sustained attention, working memory, and cognitive flexibility. Some small experiments show that acute HRV biofeedback training improves self-regulation and reduces mind-wandering. The direction of the evidence is fairly consistent.

But “fairly consistent” is doing some work in that sentence. The effect sizes vary considerably across studies. Many samples are small. The research tends to measure resting HRV over weeks or months, not the day-to-day fluctuations that a morning readiness app is actually using.

What the evidence doesn’t support

The honest limitation is this: daily HRV fluctuations are noisy. They’re affected by sleep quality, caffeine timing, alcohol from the night before, respiratory rate during measurement, whether you measured lying down or standing, ambient temperature, and plain random variation. The measurement itself matters too. Consumer wearables calculate HRV differently, and accuracy varies a lot by device.

More importantly, resting HRV and today’s HRV are different things. A high resting HRV baseline (your personal average over months) is a plausibly useful marker of autonomic flexibility. A single morning reading that’s 15ms below your baseline is harder to interpret. It might mean you’re under-recovered. It might be noise. It might reflect that you had a late dinner.

I haven’t found strong evidence that day-to-day HRV changes reliably predict same-day cognitive performance in any precise way. The neurovisceral model gives a plausible mechanism for the resting baseline link. The daily prediction is a bigger leap.

HRV is also individual. Two people with identical HRV readings can be in very different physiological states. Your HRV baseline is highly personal. Comparing yourself to population norms is nearly meaningless. The only comparison that matters is you versus your own trend.

Using it as a soft nudge, not a verdict

Given all of that, how should you relate to your morning HRV reading?

I think of it as one data point among several, not a verdict on the day. If your number is notably lower than your recent baseline and you also slept poorly and have a stressful afternoon ahead, that’s actually informative. It aligns with other signals. If your number is low but you feel sharp, you feel sharp. Go work.

The mistake I see in a lot of wellness products is presenting a score as though the uncertainty has been removed. You get a red number and you’re told today is a “recovery day.” That’s fine for physical training, where the evidence for HRV-guided load management is stronger. For cognitive work, the evidence is thinner, and the penalty for resting unnecessarily is real. Momentum matters for deep work, as I wrote in The science of deep work.

A more honest use is to notice patterns over time. If your HRV consistently rises after nights when you go to bed before midnight, that tells you something about your sleep habits. If it tanks every Sunday evening, that might be worth examining. The signal is more reliable as a trend reader than as a daily oracle.

How Flow uses HRV

In Flow, HRV is optional. You have to connect it deliberately, and it’s framed as one input into your energy picture, not a gating condition. On days when your HRV trend suggests you might be under-recovered, Flow can shift heavier cognitive work slightly later in the day, or prompt you to schedule a shorter initial session to see how you feel. It doesn’t cancel your work blocks or tell you the day is wasted.

The goal is to make the signal useful without overstating what it can actually tell you. Biometrics work best when they confirm what your body is already signaling, not when they override your own sense of readiness.

HRV gives you a plausible but noisy signal about your autonomic state. It correlates with cognitive capacity at the baseline level over time. Day to day, treat it as one hint among several, and keep your own sense of the day in the conversation.
